Weight loss obeys energy balance: eat less energy than you spend and stored energy is mobilised. That part is not controversial. What causes most of the frustration is that every number in the equation is an estimate — your intake, your expenditure, and the conversion between energy and body mass — and the errors stack in the same direction.
The two numbers underneath everything
Basal metabolic rate (BMR) is what your body spends at complete rest just staying alive: breathing, circulation, brain activity, cell maintenance. It accounts for roughly 60 to 70 per cent of total expenditure in a sedentary adult.
Total daily energy expenditure (TDEE) is BMR multiplied by an activity factor, which folds in exercise, daily movement and the energy spent digesting food. TDEE is the number a calorie target is built from.

How wrong these estimates can be
Mifflin-St Jeor predicts BMR within 10 per cent for about 82 per cent of people. That sounds precise until you convert it: for a TDEE of 2,400 kcal, a 10 per cent error is 240 kcal a day in either direction — larger than the deficit many people are aiming for.
The activity multiplier is cruder still. Most people overestimate their category, and the gap between 1.375 and 1.55 on the same BMR is around 250 kcal a day. Self-reported food intake is the largest error of all: doubly-labelled-water studies consistently find under-reporting of 20 to 30 per cent, and it is not deliberate — it is unlogged oil, underestimated portions and forgotten snacks.
Treat the calculated TDEE as a starting hypothesis, not a measurement. The real number is whatever keeps your weight stable over two to three weeks of consistent tracking.
The 7,700 kcal rule and why it overpromises
A kilogram of body fat stores roughly 7,700 kcal, so the classic rule says a daily deficit of 500 kcal costs about half a kilo a week. It works at first and then stops, because it assumes a body that does not adapt.
- A lighter body spends less. Every kilo lost lowers BMR and the energy cost of movement, so the same intake becomes a smaller deficit.
- Adaptive thermogenesis: metabolic rate falls slightly more than body mass predicts, and spontaneous daily movement drops without you noticing.
- Lost weight is not pure fat. Some lean mass and glycogen, with its bound water, goes too, and those store far less energy per kilo.
- Adherence decays. Most people track carefully for three weeks and loosely afterwards.
The consequence is that a plateau after two or three months is the expected outcome of a fixed target, not a failure of willpower. Recalculating TDEE every 5 kilos keeps the deficit real.
How large should the deficit be?
A defensible range is 10 to 20 per cent below TDEE — roughly 250 to 500 kcal a day for most adults, producing 0.25 to 0.5 kg a week. A useful ceiling is about 1 per cent of body weight per week.
Aggressive deficits are not simply faster. Below about 1,200 kcal for women and 1,500 for men, micronutrient adequacy becomes difficult, lean mass loss accelerates, training quality collapses and adherence falls apart. Faster on paper frequently means slower in practice, because the crash is followed by regain.

In a deficit the question is not only how much mass you lose but what kind. Two interventions consistently shift the composition of the loss towards fat: eating enough protein — around 1.6 to 2.2 g per kilogram of body weight for people in a deficit — and continuing resistance training.
Protein also has the highest thermic effect of the three macronutrients, at 20 to 30 per cent of its energy spent on digestion, and it is the most satiating per calorie. Both effects work in your favour when energy is restricted.

- 1 Estimate TDEE, then verify it: track intake and weight for two weeks at maintenance and adjust the estimate to what actually held your weight steady.
- 2 Subtract 15 per cent from the verified number, not from the calculated one.
- 3 Weigh yourself daily under the same conditions and judge by the weekly average — daily fluctuations of 1 to 2 kg are water and gut contents, not fat.
- 4 Set protein first, at 1.6 to 2.2 g per kg, and fill the remaining calories with carbohydrate and fat according to preference.
- 5 Recalculate every 5 kg lost, and take a maintenance break of one or two weeks when adherence starts to erode.
